Intervals
A simple interval workout is a great way to raise your heart rate and test your fitness. Get on
the bike and warm up with a simple 10 minutes of steady pedaling. During your warm up, figure out the two different
places you'll use during your workout, the hard effort and the recovery pace. The hard effort should be aggressive,
but you should be able to pedal smoothly as you recover.
The workout is simple. You will pedal at your hard effort for one minute, then you'll ease off
to your recovery pace until you feel ready to go again. Make sure you have full recovery so you can press hard
again for one minute.
Repeat this cycle as many times as you like, but remember or log your results because it is good to be able to
compare your workouts directly. Your 10-interval workout will not compare directly in benefit or feel to your
five-interval workout.
Fartlek
Fartlek is a Finnish word meaning "speed play." The term and the workout was developed in the 1960s by a group of
Finnish distance runners. This version of the workout (2-3 Fartlek) is a bit more strict than the interval workout
but can be revised as needed.
The workout utilizes the same two pedaling speeds--your hard effort and your recovery pace. But
you only get limited recovery time. Once you are warmed up, pedal at your hard pace for two minutes and then back
off to your recovery pace for three minutes.
Repeat this cycle at least five times. The most interesting thing about this workout is
depending on your recovery pace, you can have a very difficult workout. Vary the fartlek by workout, too. You can
make it one-minute on, four-minutes off or any combination you like.
30-30 Workout
The 30-30 workout is another variation on the interval workout, but it is based in very fast,
very limited recovery 30-second increments. Once you've warmed up, you should be prepared to sprint--pedal as fast
and as smoothly as you can.
Start the workout with a 30-second sprint, then take 30-seconds to recover pedaling very slowly.
You can virtually forget your recovery pace here. The objective is to raise your heart rate, then take 30-seconds
to recover that rate. Repeat the 30-seconds on, 30-seconds off pattern for five cycles, and then return to your
recovery pace for five minutes. Once you've recovered, go back to the 30-30 cycle for five cycles. Then you can
pedal slowly and steadily to cool down.
